The HYROX Race-Ready Playbook: Everything You Need Between Now and the Start Line

Station-by-station breakdowns, pacing strategies, race-day nutrition, gear checklists, and training splits. Everything you need for your HYROX race in one free playbook.

You've signed up for a HYROX race. Maybe it's your first. Maybe you've done one before and want to do it better. Either way, you're looking at the same question every HYROX athlete faces: how do I actually prepare for this?

HYROX is unlike anything else in fitness. It combines 8 km of running with 8 functional workout stations, done in sequence, in a race environment. There's no hiding. Every station tests something different, and your pacing strategy matters as much as your fitness.

That's why we built The HYROX Race-Ready Playbook. It's the same resource our coaching team uses to prepare every HYROX athlete at CrossFit BC. And now it's available as a free download.

What's Inside the Playbook

This isn't a generic "train harder" PDF. It's a structured race preparation resource covering everything from training to race day.

Station-by-Station Breakdowns

Every HYROX race includes the same 8 stations:

  1. SkiErg (1,000m). The first station, and the one most people go out too hard on. The playbook covers pacing splits, stroke rate targets, and the damper setting strategy that saves your legs for later.
  2. Sled Push (50m). Technique matters more than raw strength here. We cover body position, step cadence, and the mental cues that keep you moving when the sled feels impossible.
  3. Sled Pull (50m). The grip destroyer. You'll learn hand-over-hand technique, rope management, and how to keep your heart rate in check during this deceptively brutal station.
  4. Burpee Broad Jumps (80m). The most mentally challenging station. The playbook breaks down efficient movement patterns, pacing strategies, and the "chunk method" that keeps you from hitting a wall.
  5. Rowing (1,000m). Similar to SkiErg, but your legs are already fatigued. We cover split targets, stroke rate, and how to use the damper to your advantage at this stage of the race.
  6. Farmers Carry (200m). Grip endurance and breathing. The playbook covers hand position, walking cadence, and what to do if you need to set the weights down.
  7. Sandbag Lunges (100m). The station that separates prepared athletes from everyone else. We cover lunge technique under fatigue, breathing patterns, and the pacing strategy that keeps you upright.
  8. Wall Balls (100 reps). The final station. By now you're exhausted, and 100 wall balls feels endless. The playbook covers set/rep schemes, breathing patterns, and the mental framework for finishing strong.

Pacing Strategy

Most first-time HYROX athletes make the same mistake: they go out too fast on the first 1 km run and pay for it at every station after. The playbook includes:

  • Target pace ranges for every 1 km run segment based on your fitness level
  • How to use the runs as active recovery between stations
  • The negative split strategy that consistently produces faster finish times
  • Heart rate zone guidelines so you know when you're pushing too hard too early

Race-Day Nutrition & Hydration

What you eat the night before, the morning of, and during the race matters more than most athletes realize. The playbook covers:

  • Pre-race meal timing and composition
  • Hydration protocol for the 24 hours leading up to the race
  • In-race fueling: what to carry, when to take it, and what to avoid
  • The common nutrition mistakes that cost athletes 10+ minutes

Complete Gear Checklist

From shoes to grip aids to the small items that make race day smoother, the playbook includes a printable gear checklist so you don't forget anything. We cover:

  • Shoe selection (hint: it's not your running shoes)
  • Grip protection for sled pull and farmers carry
  • What to wear (layering strategy for warm-up vs. race)
  • Bag essentials: foam roller, tape, extra socks, and more

Training Splits

The playbook includes the training splits our HYROX athletes at CrossFit BC actually use. These aren't theoretical. They're the same sessions we run across our 16+ weekly HYROX classes, including 4 dedicated 90-minute HX90 SIM-ilar race-prep sessions. You'll see:

  • How to structure a training week that balances running, stations, and recovery
  • The specific training sessions that build station-specific strength
  • How CrossFit athletes can integrate HYROX prep into their existing training
  • A taper protocol for the final week before race day

Why We Built This

At CrossFit BC, we've been running HYROX training since the race format first came to North America. We've coached athletes through their first races, watched them shave 20+ minutes off their times, and helped them qualify for HYROX World Championships.

But we noticed something: most athletes were showing up to their first race underprepared. Not because they weren't fit, but because nobody gave them a plan. They didn't know how to pace the runs. They didn't have a strategy for the stations. They showed up in the wrong shoes and fueled with the wrong food.

The Race-Ready Playbook is our solution. It takes everything we've learned from coaching hundreds of HYROX athletes and puts it in one resource that any athlete can use, whether they train with us or not.

How to Use This Playbook

Here's how we recommend working through it:

  1. Read the full playbook once to understand the race format and strategy.
  2. Study the station breakdowns for the stations you're weakest at. Focus your training there.
  3. Practice your pacing during training runs. Use the target splits from the playbook.
  4. Do a full race simulation at least once before race day so you can practice transitions.
  5. Use the gear checklist the night before the race. Print it out and check everything off.
  6. Review the nutrition protocol 48 hours before the race and follow it.

Common questions

What is the HYROX Race-Ready Playbook?

It's a free, comprehensive race preparation guide built by the HYROX coaching team at CrossFit BC. It includes station-by-station breakdowns, pacing strategies, race-day nutrition plans, a complete gear checklist, and the training splits our athletes actually use. It's designed for both first-time racers and experienced athletes looking to improve their times.

Is the HYROX Playbook free?

Yes, completely free. Enter your name and email on the download page and you'll get instant access to the full PDF. We'll also send a copy to your email for easy access later.

Do I need to train at CrossFit BC to use the Playbook?

No. The Playbook is designed to be useful for any HYROX athlete, regardless of where they train. That said, if you're in Vancouver, our 3x weekly HYROX SIM-ilar sessions are the best way to put the Playbook's strategies into practice with real coaching.

How far out from race day should I start using the Playbook?

Ideally 8-12 weeks before your race to get the most from the training splits and pacing practice. But even if you're just a few days out, the station strategies, nutrition protocol, and gear checklist will still make your race day significantly better.

Can I use the Playbook for HYROX Doubles or Relay?

Yes. The station breakdowns and race-day strategies apply to all HYROX formats. For Doubles and Relay, the pacing guidance adjusts slightly since you'll have recovery between stations, but the core strategies remain the same.
