How many days a week should a busy professional train?

Three to four, with at least one full rest day. Three focused 30-minute sessions outperform six rushed long ones for almost everyone with a demanding job, because the adaptation happens during recovery.

Is training in the evening as good as training at 5 AM?

Yes, and for many people it is better. Performance tends to track your natural energy rhythm. The best session time is the one where you feel strong and can repeat it in a busy week.

Does missing a workout undo my progress?

No. One session changes nothing. What causes damage is the all-or-nothing spiral afterward. Judge the month, not the day.
